Running for beginners
Run 5K from zero.
An 8-week plan with three runs a week. You start alternating running and walking and finish running 5K without stopping.
- Runs per week
- 3
- Run length
- 25-40 min
- Plan length
- 8 weeks

Before you start
- Go out 3 days a week, never two days in a row.
- Always start with 5 minutes of brisk walking and finish with 5 minutes of easy walking.
- Run at a pace where you can talk in short sentences. If you cannot, slow down.
- If a week feels too hard, repeat it before moving on.
The plan, week by week

- Week 2
- Alternate 2 min running and 2 min walking, 6 times
- Week 3
- Alternate 3 min running and 2 min walking, 5 times
- Week 4
- Alternate 5 min running and 2 min walking, 4 times
- Week 5
- Run 8 min, walk 2 min, 3 times
- Week 6
- Run 12 min, walk 2 min, 2 times
- Week 7
- Run 20-25 min continuously
- Week 8
- Run 25-35 min continuously: your first 5K
Eight weeks is a guideline: what matters is completing each phase without pain, even if it takes longer.
Tips to avoid injury
- Wear comfortable running shoes; they do not need to be expensive, but they should not be worn out.
- Mild muscle soreness is normal; sharp pain or pain that gets worse while running is not. Stop and rest.
- Add 1-2 strength days for legs and core: they help prevent injury.
- Sleep well and stay hydrated: improvement happens while you rest.
Frequently asked questions
How long does it take to run 5K?
A beginner usually takes 30 to 40 minutes. At first, what matters is finishing the distance without stopping, not the time.
Is it normal not to be able to run for a minute?
Yes. If one minute is too much, start with 30 seconds running and 90 seconds walking, and build up gradually.
Can I combine it with the gym?
Yes. Try not to do heavy legs the day before a run and keep at least one full rest day per week.
