Also known as: barbell hip thrust, glute thrust

Movement

How to do it

  1. Sit on the floor with your upper back against a bench and the bar over your hips.
  2. Plant your feet hip-width apart, far enough that your shins are vertical at the top.
  3. Drive your hips up until your torso is parallel to the floor, squeezing your glutes.
  4. Lower under control without fully resting the bar, then repeat.

Form cues

  • Tuck your chin; your gaze follows your torso.
  • Ribs down at the top, no lower-back arch.
  • Use a pad on the bar.

Common mistakes

  • Arching your lower back to get higher: the movement should come from your hips.
  • Feet too close or too far: your quads or hamstrings take over.
  • Not locking out: squeeze your glutes for a second every rep.

Sets and reps

3-4 sets of 8-12 reps with 2 minutes of rest. You can train it 2-3 times a week.

FAQ

Hip thrust or squat for glutes?

The hip thrust loads the glutes most at the top; the squat works them stretched and adds quads. For glutes, combining both is best.

Does the bar hurt your hips?

It can. Use a thick pad or a folded mat.

Where should my back touch the bench?

Just below your shoulder blades, with the bench edge at that height.

What muscles do the hip thrust work?

They mainly work the glutes and the glute medius, with help from the hamstrings.
